What Sustained Focus Really Means
Long-term concentration is not about maintaining the same peak concentration for 5 to 8 hours in a row. A normal person's sustained attention declines over time. There are two types of strategies that are truly effective: one is to increase the upper limit and stability of daily attention, and the other is to reduce the speed at which attention is consumed and cut off during work.
Most of the global mainstream methods revolve around sleep, exercise, distraction management, work rhythm, stress recovery and environmental optimization. Rather than looking for a technique that never tires you, develop a system of work that restores your focus over and over again.
Which Methods Matter Most
- S class: Adequate and regular sleep, regular aerobic exercise, isolation of mobile phones and notifications, focus blocks and correct rest
- Class A: Fixed circadian rhythm, daytime light exposure, meditation and attention training, stress management, rational use of caffeine
- Class A/B: Short nap, mainly used to restore alertness
- Class B: Hydration, healthy diet, ventilation, light, temperature and noise management
- Class B/C: Music, white noise and other tools that are highly dependent on individuals and tasks
- Class C: Brain Games, Working Memory Training, and Most Overmarketed Supplements
- Experimental: Neurofeedback, tDCS, tACS and tES are not suitable for ordinary people to invest in first.
1. Sleep: the basis of all methods
Sleep is the most irreplaceable thing. Healthy adults should generally get at least 7 hours of sleep on a regular basis to support daytime alertness and work performance. The problem doesn't just arise when you're chronically sleep deprived. A 2024 meta-analysis of 44 studies found that restricting sleep to 2 to 6 hours for just one night was associated with slower sustained attention reactions, increased omissions, and increased subjective sleepiness the next day.
If you only sleep 5 to 6 hours for a long time, and then rely on caffeine, fish oil, B vitamins or so-called nootropics to maintain concentration, you are often compensating for the lack of sleep rather than improving basic abilities.
A More Effective Sleep Schedule
- fixed wake up time: For example, get up at 07:00 every day, try to keep it within 30 to 60 minutes, and don’t suddenly sleep until noon on weekends.
- Allow 7 to 9 hours of sleep: 23:00 to 07:00 is the 8-hour bedtime, but it does not mean that you actually sleep for 8 hours.
- Reduce bright light and high stimulation before bed: Reduce short videos, games, work messages and controversial content, and avoid superimposition of bright light, stimulating content and delayed going to bed.
2. Regular Exercise: Improve Your Brain's Baseline Over Time
Exercise not only makes you feel better that day, but it’s also one of the few ways to improve your brain’s working condition in the long term. A 2025 analysis of 52 studies and 1,503 participants found that physical exercise overall improves cognitive task performance. A large number of randomized controlled studies have also shown that regular exercise helps executive function, working memory, inhibitory control and cognitive flexibility.
Adults can set a basic goal of 150 to 300 minutes of moderate-intensity aerobic exercise or 75 to 150 minutes of high-intensity exercise per week, and arrange strength training at least twice a week.
A realistic weekly schedule
- Monday: 40 minutes of brisk walking or running
- Tuesday:Strength training
- wednesday: 40 minutes of aerobics
- Thursday: Rest or take a walk
- Friday:Strength training
- Saturday:Running, biking or swimming
- Sunday: Easy walk
Long-term persistence is more important than finding the best type of exercise. A single bout of exercise may also improve brain status in the hours that follow, and acute cognitive improvements have also been observed in resistance training studies. Therefore, it is a practical arrangement to do exercise in the morning, take a shower and then deal with the most difficult work of the day.
3. Minimize Task Switching
What the mobile phone really consumes is not just the 10 seconds of checking messages, but the process of switching from work to the mobile phone and then re-establishing the work context. Experiments have found that simply receiving notifications, even without turning on the phone, is enough to interfere with attentional tasks. Research on work interruptions also shows that reducing and managing interruptions can improve primary task accuracy and shorten the time required to re-enter the task.
The most thorough approach
- Don’t put your phone on the table or in your trouser pocket, and don’t just turn it to silent. It’s best to put it directly in another room.
- Turn off non-essential notifications from LINE, WeChat and Slack
- Cancel real-time push of emails and process them centrally at a fixed time
- Close irrelevant browser tabs and set blockers for social networking sites
- Open only the software needed for the current task at a time
Instead of constantly restraining yourself from looking, keep the source of distraction out of sight and reach.
4. Stick to single-tasking, not multi-tasking
Most so-called multitasking is actually high-speed switching between Task A, Task B, Task A, and Task C. What is really easy to accomplish at the same time is usually an automated task plus a task that requires thinking, such as listening to a podcast while walking.
Replying to Slack while writing a program, checking your phone while studying, reading emails while writing a report, and watching short videos while reading all compete for cognitive resources. One of the important principles for developing long-term concentration is to move forward with one thought-provoking task at a time.
5. Use Focus Blocks Instead of Sitting for Hours
The classic Pomodoro Technique uses 25 minutes of work plus 5 minutes of rest, with a long rest after completing 4 rounds. There is no magical neuroscientific basis for 25/5, but it is a useful behavioral management framework.
- People who are easily distracted: Start with 25 to 30 minutes of focused attention
- People who already have certain concentration ability: Use 45 to 60 minutes of focus plus 5 to 10 minutes of rest
- After entering the deep state: It can be extended to 60 to 90 minutes, but 90 minutes does not need to be regarded as a fixed cycle of the human body.
6. Take a real break instead of scrolling through your phone
Comprehensive analysis shows that short work breaks can increase energy, reduce fatigue, and improve performance on low cognitive load tasks. Very mentally demanding tasks may require more than 10 minutes to fully recover.
Effective Breaks
- Get up and walk around, drink water, use the bathroom, or stretch
- Look out the window, close your eyes, or be exposed to natural light for short periods of time
Ineffective Breaks
- TikTok, YouTube Shorts, Instagram Reels and Weibo refresh
- High excitement gaming and aimless news browsing
Rather than giving the attentional system a rest, the latter approach switches from working stimuli to stimuli of higher density.
7. Make tasks specific enough
A lot of the so-called lack of attention is actually the brain not knowing what to do next. "Learning AWS today" is too broad. It can be changed to "Complete the configuration steps of Route 53 Resolver inbound endpoint from 09:00 to 10:00 and organize it into one page of notes." "Write a report" can also be changed to "Open the report and complete the first paragraph of the Introduction, a total of 300 words."
Fuzzy tasks require the brain to constantly judge, make decisions, and reselect, consuming executive control at each step. Specific tasks reduce these meta-decisions and make it easier to enter the state.
8. Determine the most important tasks in advance every day
Setting 1 to 3 truly important tasks every day is more effective than listing 27 to-do items. For example, I only made sure to finish writing the design document, study AWS Chapter 4, and run for 40 minutes that day, and other things were placed on the secondary level. This reduces the amount of attention lost throughout the day as you think about “what to do now.”
9. Schedule difficult tasks during your peak hours
Human cognitive abilities do not remain unchanged within a 16-hour day. Many people perform best a few hours after waking up, then decline in the afternoon and may pick up slightly in the evening. Some people are obviously nocturnal. Efficient scheduling does not require you to be highly concentrated for 8 hours, but to put the highest value tasks into the 2 to 4 hours when you are at your best.
For example, 08:30 to 11:30 is used for programming, learning, writing, and analysis, and the afternoon is spent dealing with emails, meetings, and administrative work. It is usually more reasonable than forcing yourself to solve the most difficult math problem at 4 p.m.
10. Use light to stabilize circadian rhythms
Light affects circadian rhythms, alertness, sleepiness and some cognitive performance. A systematic review and comprehensive analysis showed that stronger light during the day can improve alertness, but its effect on complex cognition and sustained attention is not as stable as sleep and exercise.
- After getting up: Go outdoors to natural light as soon as possible
- daytime: Avoid staying in a dark room all day
- night: Gradually reduce the light brightness
Its main value lies in stabilizing the biological clock and improving sleep, thereby improving concentration the next day without having to buy expensive so-called concentration lamps.
11. Meditation and mindfulness training
Concentrated meditation itself is an exercise in attention control: turning your attention away from an object, noticing that it has left, and bringing it back. Recent reviews have found that focused meditation and open monitoring meditation have positive signals on sustained attention. However, the overall improvement in executive function from mindfulness is relatively small, and research results are not entirely consistent.
The simplest exercise
Focus on your breathing for 10 to 15 minutes every day. Don't criticize yourself when your attention wanders away, just notice that it's gone and return to your breath. Repeating this process for a long time is closer to truly training attention control than simply playing a mental game.
12. Manage chronic stress
A moderate amount of stress can increase arousal, but too much stress can cause the brain to repeatedly process worries and continue to occupy working memory. Comprehensive analyzes have shown that acute stress can adversely affect executive functions such as working memory and inhibitory control.
- Exercise, meditation and breathing exercises
- Write down your concerns and identify next steps
- Reduce long-pending tasks
- Maintain social contact and receive psychotherapy when needed
Brain dump: dump reminders out of your mind
Before you start work, write down all your thoughts about paying your water bill, answering emails, booking a hotel for Saturday, etc. Once your brain confirms that something has been recorded, you don’t have to remind yourself repeatedly.
13. Use caffeine wisely
Caffeine can indeed acutely improve the attention, reaction speed and accuracy of normal people, but it is more like a temporary increase in alertness and does not train basic attention abilities. Working on 400mg of caffeine after only sleeping for 5 hours will affect your sleep that night, and your concentration may become worse in the long run.
For many people, 50 to 150mg is enough. A regular cup of coffee is usually around this level, but it varies greatly from drink to drink. For most healthy adults, 400mg/day is often used as the overall safe reference limit, but this is by no means equal to the optimal concentration dose. The principle should be the lowest effective dose.
Even about 100 mg of caffeine, taken close to bedtime, may affect sleep in some adults. Protecting your sleep is always more important for long-term concentration than increasing your coffee intake.
14. Take a short nap to regain alertness
The purpose of a nap is to restore focus, not train it. The comprehensive analysis found that overall cognitive performance improved after daytime naps, with particularly significant improvements in alertness.
In actual work, a short nap of 10 to 30 minutes can be used, especially if you have a slight lack of sleep the night before, are obviously sleepy in the afternoon, and have several hours of mental work afterwards. Going to bed an hour or two too late in the afternoon can further disrupt your night's sleep.
15. Stay hydrated, but don’t force yourself to drink too much
The precise goal is not to drink more water to make your brain smarter, but to avoid dehydration. Comprehensive analysis found that dehydration had a small but significant adverse effect on cognitive performance, with attention and executive functions being particularly susceptible; the effects were more pronounced when dehydration reached approximately 2% or more of body weight.
There is no need to force yourself to drink 4 liters of water every day. Keep water next to your work desk, drink it when you are thirsty, and rehydrate in time during exercise or in hot environments.
16. Support long-term cognition with healthy eating
No common food can permanently improve the concentration of healthy adults by 30%. Healthier eating patterns such as the Mediterranean diet are associated with better cognitive health in the long term, but the effect on attention itself is less certain than sleep and exercise.
- Eat more: Vegetables, fruits, beans, whole grains, fish, nuts, olive oil and other healthy fats and enough protein
- Eat less: Chronic high amounts of ultra-processed foods, refined sugar, and repeated overeating
It’s unlikely that blueberries, dark chocolate, walnuts, eggs, or a certain superfood will, on its own, lead to a noticeable improvement in work focus.
17. Don’t overeat before deep work
If you eat a lot of staple food and fried food for lunch to make you very full, and then start the most difficult work at 13:00, you will naturally become sleepy. If you still have high-intensity mental tasks in the afternoon, you can eat lunch normally, but don't overeat.
There’s no need to go on ketosis, fast, or cut out carbs entirely in order to focus. The available evidence is insufficient to consider intermittent fasting as a standard attention-enhancing method in healthy adults.
18. Improve air and ventilation
Poorly ventilated conference rooms can lead to a gradual decline in work performance. A comprehensive analysis of ventilation and intellectual productivity shows that increased ventilation is associated with increased task speed and fewer errors. An office study covering six countries also found that higher PM2.5 and poorer ventilation indicators were related to slower reaction speeds and lower cognitive task accuracy.
Ventilation can be provided regularly when windows are opened, and fresh air systems should be paid attention to in long-term multi-person working environments. This is usually more reliable than buying aromatherapy that supposedly improves concentration.
19. Maintain a comfortable, slightly cooler temperature
Overheating can easily cause drowsiness, irritability and mental fatigue, and a systematic review also shows that high-temperature working environments may affect cognitive performance. There is no magic temperature that suits everyone. The principle is that it is neither too cold to be distracting nor too hot to be sleepy. A comfortable, slightly cooler environment is usually better for mental work than a stuffy one.
20. Manage noise based on tasks
For complex learning, silence is often safest. Other people's conversations, television, and song lyrics compete with reading and writing for language processing resources. The effects of pure music on different people and different tasks vary significantly, and the 2026 systematic review did not support music as a universally effective means of enhancing concentration.
When writing papers, reading, and programming, you can try a quiet environment first; when you really need background sound, choose music that is familiar, has no lyrics, and does not attract attention.
21. White noise, pink noise and brown noise
“Brown noise turns on hyperfocus mode in ADHD” is not a settled scientific conclusion. A comprehensive analysis in 2024 found that for people with ADHD or obvious attention problems, white noise and pink noise may bring about small improvements in task performance; the comparison group without ADHD showed a small negative effect.
The average person does not need to actively increase noise. If a quiet environment performs best, there is no need to play background noise to follow a trend.
22. Get up and move around regularly
Sitting longer does not mean working more seriously. Office studies have shown that interrupting prolonged sitting by standing or walking briefly can temporarily improve working memory, attention, and psychomotor performance in some studies, although the results are not entirely consistent.
A simple way to do this is to get up for 3 to 5 minutes every hour to go to the toilet, get water, or walk around the room.
23. Cognitive training and brain games
Lumosity, Cogmed, BrainHQ, N-back, and various attention and memory games are not completely ineffective. The problem is that training gains often stay close to the practiced task, which is called near transfer. What people really hope for after playing N-back is that they will be able to focus for hours on end in real work, that is, far transfer, but the evidence for this is much weaker.
A comprehensive analysis of commercial brain training found that near transfer effects exist but have very limited effects on real-world attention and far transfer. For most people, a 30-minute run takes priority over a 30-minute mental game.
24. Neurofeedback
Neurofeedback usually displays brain electrical activity through EEG, and then allows participants to practice controlling certain attention states. A comprehensive analysis in 2024 found a small improvement in overall attention performance; but when only studies with sham neurofeedback controls were analyzed, the combined effect was no longer significant.
It's still worth studying, but it's nowhere near mature enough that the average person has to pay to use it.
25. tDCS, tACS, and tES Brain Stimulation
A 2026 meta-analysis that included 58 randomized controlled trials and 295 outcomes found that tES produced small improvements in attention in healthy adults, with an SMD of approximately 0.24. However, study heterogeneity is evident, and optimal stimulation locations and parameters remain uncertain.
There are scientific signals for this type of technology, but it is not a first-line daily method for ordinary people, nor should they use their own equipment to energize their heads at will.
26. So-called concentration-boosting supplements
Common products include fish oil, B vitamins, magnesium, L-theanine, ginseng, ginkgo, creatine, L-tyrosine, Rhodiola and various nootropic stacks. A distinction must be made here between people with genuine nutritional deficiencies and well-nourished healthy adults.
It is certainly possible to recover cognitive status after problems such as iron deficiency and B12 deficiency are corrected. But in healthy, well-nourished adults, there is little evidence that supplementing with large amounts of these products can achieve the same clear-cut improvements in attention as sleep, exercise, or caffeine. Therefore, general health products should not be ranked in the top ten priorities.
27. Prescription stimulants are not ordinary learning enhancers
Medications such as methylphenidate and amphetamine are acceptable medical treatments for patients with formally diagnosed ADHD, but it does not follow that healthy adults should take them as learning enhancers. Prescription drugs involve side effects, dependence risks, cardiovascular risks, and medical supervision.
If you have had difficulty sustaining attention, often missing things, frequently failing at work, impulsivity, and difficulty organizing since childhood, it is more reasonable to receive a formal assessment rather than looking for so-called smart drugs on your own.
28. Check for physical and psychological problems
After you have slept 7 to 9 hours, exercised regularly, improved your work environment, and controlled your mobile phone, if you are still very sleepy every day, have severe brain fog, and are completely unable to concentrate, the benefits of continuing to look for efficiency techniques will become less and less.
Common causes to consider include sleep quality, sleep-disordered breathing, chronic high stress, mood problems, medication side effects, iron deficiency or anemia, thyroid problems, and ADHD. This already falls into the realm of medical assessment, not efficiency techniques.
29. Understand all methods using seven underlying mechanisms
- Repair the brain: Sleep, nap, rest and stress recovery
- Improve base status: Exercise, healthy eating, hydration and circadian rhythm
- be alert: Caffeine, light, exercise and cool environment
- Reduce attention leakage: Turn off notifications, stay away from mobile phones, single task, website blocking and noise reduction
- Reduce execution burden: Clarify goals, break down tasks, plan ahead, reduce choices and divide time into chunks
- training attentional control: Meditation and some cognitive training
- Improve the environment: Lighting, ventilation, temperature, noise and ergonomics
Most focus methods ultimately fall into these seven categories, and there is no mysterious formula that is independent of sleep, alertness, executive control, and the environment.
30. A schedule that allows for continuous study and work

- night: Meditate for 10 to 15 minutes and maintain a fixed sleep time
Optimize in Order of Return on Investment
- Tier 1: First let the sleep time and regularity meet the standard
- Tier 2: Establish regular weekly aerobic and strength training
- Level 3: Troubleshoot phone, notification and multitasking issues
- Level 4: Establish 45 to 60 minute blocks of distraction-free focus and schedule real breaks
- Level 5: Put the most difficult tasks into the hours when you are at your best
- Level 6: 10 to 15 minutes of focused meditation every day
- Level 7: Optimize light, ventilation, temperature, hydration and diet
- Level 8:Finally consider gadgets like caffeine, music, white noise, and cognitive training

The core of long-term concentration is not to force yourself to be at the peak forever, but to improve the basic state of concentration, reduce unnecessary leakage, and actively recover before fatigue occurs.
